Interval settings

Beginners may prefer shorter work periods and longer recovery periods.

Seconds of active effort.
Seconds of rest or easy movement.
Minutes before the first work interval.
Minutes after the final round.
Use an effort that you can perform with safe technique. High intensity does not mean ignoring pain, dizziness, or unusual symptoms.

What is HIIT?

High-intensity interval training alternates periods of harder effort with recovery periods. The exact duration and intensity should be adjusted to the person and activity.

Work interval

The work period is the active portion of the session. Choose a pace that allows you to maintain safe, controlled technique.

Recovery interval

Recovery may involve rest or easy movement. It gives you time to prepare for the next interval and maintain quality.

How the timer is organized

The timer includes a warm-up, repeated work-and-recovery rounds, and a cool-down.

Example structure

5-minute warm-up

8 rounds of 30 seconds work + 30 seconds recovery, followed by a 5-minute cool-down.

You can change each setting in the calculator to suit your workout.

Progress gradually

Start with fewer rounds, shorter work periods, or longer recovery. Increase only one variable at a time when the current structure feels manageable.

HIIT training tips

Use the timer as a structure for training, not as a reason to ignore your body's signals.

01 · Warm up first

Prepare your muscles and breathing gradually before hard intervals.

02 · Protect your technique

Reduce intensity when fatigue makes your movement uncontrolled.

03 · Use enough recovery

Longer recovery is appropriate when you are new to intervals or very fatigued.

04 · Keep sessions focused

Short, consistent sessions can be more practical than excessive volume.

05 · Hydrate appropriately

Consider heat, sweat, session length, and your individual needs.

06 · Stop when necessary

Stop for chest discomfort, dizziness, faintness, unusual breathlessness, or sharp pain.
